Results
It seems as though the Caesar Rodney Half Marathon kicks off our season each year. I will start posting individual road race results half marathon distance or greater and any multisport individual and relay results. If I know you are doing a race, I will do my best to enter your results if I can find them. I have about 350 names in our data base so it is a little difficult to go through a race and pick out all the Tri-Dawgs. Please feel free to send me your results. There is no deadline to get me your results. If you see I have posted a race but didn't show your results, let me know and I will post them in the next newsletter.

A Look Back
Years ago I wrote a weekly blog for the club website. I thought it would be interesting to look back at those blogs and republish them here. I have edited out a few irrelevant parts.

I like swimmers to leave :05 after the person in front of them but if you have seven in a lane and are doing longer repeats you end up with a bottle neck. The solution is to push off the wall one right after another with no wait time. This means getting your head up a little and drafting off the person in front of you. Great skill practice for actual competition.

With more swimmers it's hard to do real long repeats so try making that a part of your weekday practice. You should do at least one 1500 yard timed swim per month to gauge your cruise interval speed. Figure out your 100 yard pace for that swim and that should be the basis for setting your intervals. For example, if you swam the 1500 in in 25:00 your 100 pace would be about 1:40. If you are swimming 100 yard repeats you would set your intervals based on that time. If you were doing 200 repeats you would set your intervals on twice that time or 3:20 and so on.

A Look Back
Years ago I wrote a weekly blog for the club website. I thought it would be interesting to look back at those blogs and republish them here. I have edited out a few irrelevant parts.

During today's practice (found in the Practice Archives) I was talking to the lane 1 swimmers about the importance of learning to swim a steady, relaxed pace. Too often novice swimmers will swim the first half of a repeat too fast and then will barely be able to finish the repeat or have to stop. Slowing down and swimming relaxed is far better than swimming faster and then having to miss repeats. It's also good practice for your first triathlons as inexperienced triathletes will often start out too fast and waste a lot of nervous energy and then end up with a bad swimming experience. It's not as much about how fast you go in the swim as it is about coming out of the swim feeling good and ready to go fast on the bike and swim.

A Look Back
Years ago I wrote a weekly blog for the club website. I thought it would be interesting to look back at those blogs and republish them here. I have edited out a few irrelevant parts.

Despite Marianne telling women in the locker room that we were doing the dreaded 10 x 100's, we actually repeated the previous week's practice. When I was coaching everyday I would run back to back practices occasionally for several reasons. Sometimes I just didn't like the way we swam the practice first time and I would rerun it to prove a point. Other times I would rerun it to see how we could improve upon it given the experience of doing it once. For example, sometimes you might not be sure how to pace a set or practice and the experience of doing it again gives you a better idea. Also it's a way of challenging yourself to see if you can attack it a little better. So don't hesitate to try doing the same practice on your own back to back.

At the end of the second set I asked how many people had done a stroke count during some part of that set. As I correctly predicted the answer was none. Really? This is so important yet it's amazing how often we forget to do this. Every practice you should do a stroke count for a least one repeat. Distance per stroke is a very important thing to work on for improving for distance swimmers. It is a great tool for measuring how well you are improving with your stroke mechanics. Make stroke count a part of every workout without being reminded.

Workouts by Eric Wolf
Below are some workouts that are swim and triathlon specific. If you are ever looking for a great personal trainer, Eric is the best!

ExRx: 3 sets x :30/exercise; :30 to 1:00 rest.
As you progress:           1. Increase the exercise duration.                                      2. Reduce the rest period.                                                   3. Do more than one group per workout.

Group A:
1) Push-ups
2) Right-arm/Left-leg Birddogs
    Left-arm/Right-leg Birddogs
http://m.youtube.com/watch?v=wkD8rjkodUI
4) Knees to nose (i.e. Knee ins)
http://m.youtube.com/watch?v=AfQ7mH9cE9I
5) Straight-arm Pushdowns
6) Rotator Cuff - Right arm forward and backward
                           Left arm forward and backward
(Backward=lateral external rotation at minute 8:07
Forward=lateral internal rotation at minute 9:51)

Group B:
1) Straight-arm planks
http://m.youtube.com/watch?v=Qv7wmIEa3Ow
3) Side-planks (right and left)
http://m.youtube.com/watch?v=DA2QGI0NPWU
5) Scissor Kicks (i.e. Big flutter kicks)
http://m.youtube.com/watch?v=mTrVciAphOA
6) Bent Over Cable Pushbacks
(Use cables and D handles for this, if you wish and pull with either both arms simultaneously or one arm at a time.)
http://m.youtube.com/watch?v=Sr570KZvyBQ
7) Dumbbell Shoulder Presses
http://m.youtube.com/watch?v=B-aVuyhvLHU

Group C:
1) 90 degree planks
(ie This is the best one I could find but I want your elbows to come out to the sides like you are lowering yourself down for a pushup.)
2) T-Supermans
(A superman except the arms come out the sides with palms down and shoulder blades squeezed together.)
3) Cable Trunk Twists - right and left
http://m.youtube.com/watch?v=bVA-JH2sZ2k
6) Wide grip lat pulldowns
7) Rotator cuff - Right arm in and outs
                           Left arm in and outs
(First two movements in this video but use a cable and D handle instead of a resistance band)

Seven Minute Workout
"The 7-Minute Workout"—a workout you can do just about anywhere with very little time. The collection of movements are meant to be performed with no more rest than is required to change stations. To do the workout, start off with 30 seconds of as many jumping jacks as you can, than transition to the wall-sit for 30 seconds, then 30 seconds of push-ups. And so on. Jordan says you can do the circuit several times over if your fitness (and time) allow for it.
1. Jumping jacks
2. Wall sit
3. Push-up
4. Abdominal crunch
5. Step-up onto chair
6. Squat Lower body
7. Triceps dip on chair
8. Plank hold
9. High knees/running in place
10. Lunge
11. Push-up and rotation
12. Side plank

How Come My BMC Doesn't Go That Fast?
The 24 year old Aussie of Team BMC managed to break the 1-Hour record with a total distance of 52.491 km (about 32.6 miles) at the Velodrome Suisse in Grenchen. Dennis who was victorious at the 2015 Santos Tour Down Under earlier this year rode steadily faster and in the end only faltered slightly. With 1.5 minutes still on the clock Dennis moved past the existing 51.852 record mark set by Matthias Brändle of IAM Cycling late last year and 90 seconds later he was in the history books.
Dennis was seemingly trying to push past 53 kilometers and for a while his pacing was headed that way, but in the end the Aussie finished at a very strong 52.491 kilometers.
